The SPORT and FITT principles of training, and how to apply them when designing training programmes.
📋 The SPORT Principles
The five principles of training are known as SPORT: Specificity, Progressive Overload, Overload, Reversibility, Tedium
S - Specificity
Definition: Training should be matched to the needs of the sport and the individual. The training must be relevant to the activities and components of fitness required by the performer's sport.
Training must focus on the specific components of fitness needed for the sport
Training should replicate the movements and energy systems used in the sport
Training should be tailored to the individual's current fitness level and goals
Specificity in Practice
A marathon runner should focus on cardiovascular endurance training (long runs), not sprint training. A weightlifter should focus on strength and power exercises (heavy lifts), not endurance work. A goalkeeper needs reaction time and power training, not the same training programme as a midfielder who needs cardiovascular endurance.
P - Progressive Overload
Definition: Gradually increasing the demands of training over time so the body continues to adapt and improve. If training stays the same, the body will plateau and no further improvements will occur.
Overload means making the body work harder than it is used to
Progressive means increasing the overload gradually, not suddenly
Without progressive overload, the body adapts to a training stimulus and then stops improving (plateau effect)
Progressive Overload in Practice
A weightlifter who can bench press 60kg for 3 sets of 8 reps will initially make strength gains. After several weeks, the body adapts to this load. To continue improving, they must progressively overload by: increasing the weight (e.g. to 65kg), increasing the reps (e.g. to 10 reps), increasing the sets (e.g. to 4 sets), or reducing the rest time between sets.
O - Overload
Definition: Making the body work harder than normal to cause adaptation. The body must be stressed beyond its current capability for training adaptations to occur.
Overload is the fundamental principle that drives fitness improvement
Without overload, the body has no reason to adapt
Overload can be achieved by increasing frequency, intensity, time or type
R - Reversibility
Definition: Training adaptations are lost if training stops or is significantly reduced. "Use it or lose it." The rate of reversal is roughly proportional to the rate of gain - detraining occurs faster than training.
If a performer stops training, fitness levels will decline back towards pre-training levels
Cardiovascular endurance declines noticeably within 2-3 weeks of inactivity
Muscle atrophy (loss of muscle size and strength) begins within 1-2 weeks
Injury, illness or rest periods can cause reversibility
Reversibility in Practice
A footballer who sustains a knee injury and cannot train for 6 weeks will experience reversibility. Their cardiovascular endurance will decrease, muscles will atrophy and skill levels will decline. When they return to training, they cannot resume at their previous level - they must rebuild fitness gradually. This is why maintaining some form of training during injury (e.g. upper body work or pool running for a leg injury) is important.
T - Tedium
Definition: Training must be varied to prevent boredom and maintain motivation. If the same routine is repeated day after day, performers may lose interest and stop training.
Vary the activities, drills, locations and training partners
Use different training methods (circuit, interval, continuous)
Set new challenges and goals
Include fun and competitive elements
📏 The FITT Principles
FITT describes HOW to apply progressive overload: Frequency, Intensity, Time, Type
F - Frequency
How often you train. Increasing the number of training sessions per week increases overload.
General recommendation: 3-5 sessions per week for fitness improvement
Increasing from 3 to 4 sessions per week is an increase in frequency
Adequate rest days must still be included for recovery
I - Intensity
How hard you train. This is the most important factor for progressive overload.
Can be measured by heart rate (training zones), weight lifted, speed, or RPE (Rate of Perceived Exertion)
Aerobic training: 60-80% max HR for aerobic zone; 80-90% for anaerobic zone
Strength training: increasing the weight on the bar
Increasing from running at 70% max HR to 75% max HR is an increase in intensity
T - Time
How long each training session lasts. Increasing session duration increases overload.
Aerobic sessions: typically 20-60 minutes
Strength sessions: typically 45-75 minutes
Increasing a run from 30 to 40 minutes is an increase in time
T - Type
What kind of training you do. The type must be specific to the sport and the component being trained.
For cardiovascular endurance: continuous, Fartlek, or interval training
For strength: weight training
For power: plyometric training
For agility: circuit training with agility drills

SPORT = The OVERALL principles (WHY and WHAT of training)
FITT = How to APPLY progressive overload (HOW to increase training)
FITT is the practical application of the SPORT principles, specifically Progressive Overload.
📊 Applying Principles to Training Programme Design
Training Programme for a 1500m Runner
Specificity: Focus on cardiovascular endurance and muscular endurance (the key components for middle-distance running). Include running-based training, not swimming or cycling.
Progressive Overload (using FITT):
Frequency: Start with 4 runs per week, build to 6 over 8 weeks
Intensity: Start at 65% max HR, gradually increase to 80-85% max HR
Time: Start with 30-minute sessions, build to 60-minute sessions
Type: Mix of continuous running, interval training (400m reps) and Fartlek sessions
Reversibility: Plan rest days but maintain minimum 3 sessions/week during easier weeks to prevent de-training.
Tedium: Vary routes, include track sessions and trail runs, train with partners, set targets.

F = Frequency (how often you train); I = Intensity (how hard you train); T = Time (how long you train); T = Type (what kind of training you do).
Frequency: increase from 3 to 4 sessions per week. Intensity: increase the weight on the bar (e.g. from 80kg to 85kg on bench press). Time: increase the duration of sessions or add more sets. Type: vary exercises to target different muscle groups or change from heavy strength work to power-focused work.
SPORT describes the overall principles of training (Specificity, Progressive Overload, Overload, Reversibility, Tedium) - the WHY and WHAT. FITT describes how to apply progressive overload in practice (Frequency, Intensity, Time, Type) - the HOW. FITT is the practical method for implementing the SPORT principle of progressive overload.
