Different training methods, how they work, and their advantages and disadvantages for different fitness goals.
π Circuit Training
Definition: A series of exercises performed one after another at different stations. Each station targets a different muscle group or fitness component, with a set time or number of reps at each station, followed by a short rest before moving to the next.
Can target multiple fitness components in one session
Requires equipment and space for multiple stations
Varied - reduces tedium (addresses the T in SPORT)
May not develop one specific component enough for elite performers
Can be easily adapted for different sports and fitness levels
Can be difficult to monitor technique at all stations simultaneously
Suitable for groups and team training
Rest periods may not be long enough for full recovery between stations
π Continuous Training
Definition: Exercising at a steady, moderate intensity for a sustained period without rest breaks. The heart rate is maintained at 60-80% of maximum heart rate throughout the session.
Duration: typically 20-60 minutes (or longer for endurance athletes)
Definition: "Speed play" - a form of continuous training where the intensity varies throughout the session. The performer alternates between fast and slow running (or other activities) over varying terrain, without structured rest periods.
Combines high and low intensity effort
Example session: jog β sprint for 100m β walk β run at 70% effort for 400m β jog β sprint up a hill β walk β jog
Develops both aerobic and anaerobic fitness
More varied than continuous training - reduces tedium

Definition: Alternating periods of high-intensity exercise with periods of rest or low-intensity recovery. HIIT (High Intensity Interval Training) involves very intense bursts (85-95% max HR) with short recovery periods.
Work:rest ratios vary depending on the goal - e.g. 1:3 (10s sprint, 30s rest), 1:1 (30s work, 30s rest), 1:2 (60s work, 120s rest)
Develops both aerobic and anaerobic fitness
Very time-efficient - significant fitness gains in shorter sessions
Example: 8 Γ 400m at 85% max HR with 2-minute jog recovery
Advantages

Highly effective for improving cardiovascular fitness
Very demanding - requires high motivation

Definition: Using resistance (free weights, machines, body weight) to develop muscular strength, endurance and hypertrophy. The programme can be adapted by changing reps, sets, weight and rest periods.
Strength: Heavy weight, low reps (1-6), long rest (3-5 min)
Muscular endurance: Light weight, high reps (15+), short rest (30-60s)
Power: Explosive movements with moderate-heavy weight, low reps

Highly effective for building strength and muscle
Requires access to equipment (weights, machines)
Can target specific muscle groups
Risk of injury if technique is poor

π₯ Plyometric Training
Definition: Exercises that involve rapid, powerful movements using the stretch-shortening cycle of muscles. The muscle is stretched (eccentric contraction) then immediately contracted (concentric contraction) to produce an explosive movement.
Develops power - the combination of strength and speed
Uses the elastic energy stored in muscles during the stretch phase
Should only be performed on appropriate surfaces with good technique
Advantages
Disadvantages
Excellent for developing explosive power
High risk of injury (especially to knees and ankles)
Specific to many sports (jumping, sprinting, throwing)
Requires a foundation of strength before starting
Improves the efficiency of the stretch-shortening cycle
Causes significant DOMS due to eccentric component
Can improve running economy and speed
Not suitable for beginners or young athletes

Definition: Stretching a muscle to its maximum length and holding the position still for a period of time (typically 10-30 seconds). This develops flexibility at a joint.
Should be performed after a warm-up when muscles are warm
Each stretch is held statically - no bouncing or movement
Develops flexibility, which can improve performance and reduce injury risk
Commonly used as part of a cool-down
Advantages
Disadvantages
Improves flexibility and range of movement
Can reduce power output if done before explosive activity
Reduces risk of muscle strain injury
Does not develop cardiovascular fitness or strength
Easy to perform and requires no equipment

Continuous training involves exercising at a steady, moderate intensity for a sustained period without rest (e.g. a 30-minute jog at 70% max HR). Interval training alternates periods of high-intensity exercise with periods of rest or low-intensity recovery (e.g. 8 Γ 400m sprints with 2-minute recovery). Continuous is purely aerobic; interval develops both aerobic and anaerobic fitness.
Plyometric training is most appropriate for developing power. It uses the stretch-shortening cycle of muscles, where a rapid eccentric stretch is followed immediately by an explosive concentric contraction. This develops the ability to produce maximal force in the shortest time (power = strength Γ speed). Examples include box jumps and depth jumps.
Fartlek training and interval training. Fartlek replicates the variable pace of football (jogging, sprinting, walking) and develops both aerobic and anaerobic fitness. Interval training with short, high-intensity bursts and recovery periods mimics the intermittent nature of football and improves both cardiovascular endurance and the ability to recover quickly between efforts.
Plyometric training involves rapid, powerful movements using the stretch-shortening cycle (e.g. box jumps, depth jumps, bounding). It carries a high risk of injury because the explosive movements place enormous stress on joints (especially knees and ankles) and the eccentric loading on muscles can cause micro-tears. It requires a foundation of strength and good technique to perform safely.
