Understanding the phases, components and benefits of an effective warm up and cool down in physical activity and sport.
🔥 The Warm Up
Definition: A warm up is a period of light exercise that prepares the body for more strenuous activity. It gradually increases heart rate, body temperature and blood flow to working muscles.
An effective warm up has four key phases that should be completed in order:
Stretching - preparing muscles and joints for the range of motion required
Skill practice - sport-specific movements to prepare neuromuscular pathways
Mental preparation - focusing the mind on the upcoming performance
💓 Phase 1: Pulse Raiser
The pulse raiser is the first and most essential part of any warm up. It involves light aerobic activity that gradually increases the heart rate and body temperature.
Start with gentle jogging, cycling or skipping
Gradually increase the intensity over 5-10 minutes
Aim to raise heart rate to approximately 120-140 bpm
Body temperature should increase, causing mild sweating
Sporting Examples
Football: Light jog around the pitch, gradually increasing pace, side-stepping and high knees.
Swimming: Slow laps using a relaxed stroke before building intensity.
Netball: Jogging around the court with progressive shuttle runs.

Stretching during the warm up prepares muscles and joints for the demands of the activity ahead. Dynamic stretching is most appropriate for warm ups.
Dynamic stretching - moving parts of the body through a full range of motion gradually
Focus on the muscle groups that will be used in the activity
Never stretch cold muscles - always stretch after the pulse raiser
Avoid ballistic (bouncing) stretches as these can cause injury
Exam Tip: Dynamic stretching is recommended for warm ups. Static stretching is more appropriate for cool downs. Make sure you know the difference.

Gymnastics: Leg swings, arm circles, and hip rotations to prepare for full range of motion.
Rugby: Walking lunges, high knees, and groin stretches for lateral movement.
⚡ Phase 3: Skill Practice
Skill practice involves performing movements that are specific to the sport or activity about to be undertaken. This prepares the neuromuscular system.
Practice sport-specific techniques at a low intensity
Gradually increase the speed and complexity of movements
Engage the same muscle groups and movement patterns used in performance
Helps develop coordination and reaction time before competition
Sporting Examples
Tennis: Gentle forehand and backhand rallies from the service line before moving back to the baseline.
Basketball: Lay-up drills, passing sequences and shooting from close range.
Athletics (sprint): Acceleration runs over 30m, practice starts from blocks.
🧠 Phase 4: Mental Preparation
Mental preparation is the final phase of the warm up. It focuses the mind on the task ahead and helps the performer get into the right psychological state.
Visualisation - imagining successful performance
Concentration - focusing on the upcoming task
Motivation - getting mentally ready to perform at maximum effort
Self-talk - using positive internal dialogue to build confidence

Goal focus → Remind yourself of your targets for the session

Definition: A cool down is a period of light exercise after strenuous activity that allows the body to gradually return to its resting state. It helps remove waste products and speeds up recovery.
The cool down has four key phases:
Maintaining elevated heart rate - keeping blood flowing at a slightly raised rate
Gradual intensity reduction - slowly decreasing the workload on the body
Stretching - static stretching to aid recovery and maintain flexibility
Waste product removal - facilitating the clearance of lactic acid and other metabolites

Phase 1: Maintaining Elevated Heart Rate
Continue with light aerobic activity immediately after exercise
Keeps the heart rate elevated above resting level
Ensures blood continues to circulate efficiently
Prevents blood pooling in the extremities (especially legs)
Phase 2: Gradual Intensity Reduction

Lactic Acid Removal Process:
During intense exercise → Lactic acid accumulates in muscles → Causes fatigue and burning sensation
During cool down → Maintained blood flow transports lactic acid to liver → Liver converts lactic acid back to pyruvic acid → Can be used for energy or converted to glycogen
Oxygen debt repayment → Extra oxygen consumed post-exercise (EPOC) supports this process
EPOC (Excess Post-exercise Oxygen Consumption): The elevated oxygen intake after exercise that helps repay the oxygen debt and supports the breakdown of lactic acid. An active cool down supports EPOC more effectively than complete rest.
